In our mid to late 40s, estrogen begins to decline and fluctuate while progesterone quietly drops as well. This hormonal shift disrupts sleep in several overlapping ways:
Estrogen helps regulate body temperature. As it drops, temperature regulation becomes less stable, which is what causes hot flashes and night sweats that jolt you awake.
Progesterone has a natural calming, sleep-promoting effect through its action on GABA receptors in the brain. Less progesterone means less of that built-in wind-down signal.
Cortisol regulation changes with age and hormonal shifts. A dysregulated stress response can leave you wired at night even when you are exhausted.
We also tend to be less physically active as we age and spend more time indoors, both of which affect circadian rhythm and sleep quality.
Poor sleep during menopause also has a direct connection to weight gain, a common frustration at this stage. 10 strategies for better sleep during menopause

1. Get morning and evening sunlight

Box breathing is a simple technique: breathe in for 4 counts, hold for 4 counts, breathe out for 4 counts, hold for 4 counts. 5. Balance your plate throughout the day
What you eat and when affects your sleep more than most people expect. Aim to build meals around 30 grams of protein, healthy fat, and enough fiber-rich carbohydrates to keep blood sugar stable. Restricting food too aggressively during the day can cause your body to wake during the night as blood sugar dips.
A short 10-minute walk after meals helps with blood sugar regulation. Try to finish eating 2 to 3 hours before bed so your body is not actively digesting when you are trying to sleep.
6. Limit alcohol
Alcohol may help you fall asleep faster, but it tends to produce lighter, more fragmented sleep with more awakenings and less restorative deep sleep. That classic 3am wake-up after a glass of wine is well documented. If you enjoy a drink, consider whether you can replace it occasionally with another ritual, a sparkling water, an herbal tea, or an after-dinner walk.
7. Exercise regularly and spend time outside
Research suggests that people who exercise regularly are significantly more likely to fall asleep easily and stay asleep compared to those who do not. Getting outside in nature for movement adds an additional benefit: natural environments help calm the nervous system and lower cortisol, which directly supports sleep quality. Consistent moderate movement tends to work better than intense exercise when your stress levels are already high.
8. Keep a notebook by your bed
If your mind races at night with everything you need to do tomorrow, write it down. Brain dumping your task list, worries, or thoughts before sleep helps your mind release them rather than cycling through them. If you wake during the night and your mind starts going, reach for the notebook, write it down, and give yourself permission to let it go until morning.
