How to Regulate Your Nervous System: 6 Evidence-Based Practices That Actually Work

What is nervous system regulation, and why does it matter?

Nervous system regulation has become a huge buzzword in the wellness space as a way to feel more energetic, less anxious, sleep better, improve mental health, and be healthier overall.

Your nervous system is constantly scanning your environment for things it perceives as stressful or threatening. When it detects danger, it activates the fight-or-flight response to help protect you.

The goal isn't to avoid stress or never enter a fight-or-flight state. Stress is a normal part of being human. The goal is to move from fight-or-flight back into a state of safety and recovery (often called "rest and digest") so you can recover from life's stressors more effectively.

The issue is when the nervous system becomes sensitized and starts operating as if danger is present more often than it actually is. When this happens, the brain rarely feels safe enough to fully settle into a state of recovery.

Think about your heart rate. You wouldn't want it to stay at the same number all day. A healthy heart speeds up when you're active and slows down when you're resting. Your nervous system works the same way. The goal isn't to feel calm all the time. It's to respond appropriately to stress and then return to a state of balance when the stressor has passed.

Signs your nervous system is dysregulated

I have many patients who tell me they constantly feel like they're in fight-or-flight mode. Because cortisol and adrenaline affect nearly every system in the body, a chronically activated nervous system can show up in many different ways.

Common signs of nervous system dysregulation include:

  • Chronic anxiety or a persistent sense of dread

  • Fatigue that doesn't improve with sleep

  • Sleep issues: trouble falling asleep, staying asleep, or waking unrested

  • Digestive issues such as constipation, diarrhea, bloating, IBS, or SIBO

  • Brain fog and difficulty concentrating

  • Chronic tension and pain

  • Dizziness, tinnitus, or visual disturbances

  • Headaches and migraines

  • Heart palpitations

  • Cravings and changes in hunger

  • Energy crashes throughout the day

  • Difficulty slowing down or focusing

  • Rumination and catastrophic thinking

This doesn't mean every symptom is caused by the nervous system, but a lot of them can be. The state of your nervous system influences how symptoms are created, experienced, amplified, and recovered from.

What keeps us stuck in fight-or-flight mode

When we talk about regulating the nervous system, the goal is absolutely not to feel calm and collected all the time. That's not possible for any human being.

Simple things like emails, notifications, deadlines, traffic, loud noises, conflict, and even a strange look from another person can activate the nervous system. In modern life, we're constantly exposed to things our brain interprets as stressful. The goal is to become more resilient and flexible when the brain perceives danger.

The problem occurs when the nervous system struggles to return to that balanced state and stays elevated much longer than necessary. There are three broad categories of things that tend to keep people stuck:

Threatening thoughts

The stories our minds tell us, often distorted by stress, fear, or past experience, can keep the nervous system in a state of alert long after the real stressor has passed.

Unprocessed emotions

Emotions that aren't acknowledged or allowed to move through the body can accumulate and contribute to a chronically elevated stress response.

Lack of recovery and safety signals

Without deliberate moments of rest and physical cues of safety, the brain has no reason to downshift. The strategies below address all three of these root causes.

6 evidence-based nervous system regulation techniques

1. Notice the stories your mind is telling you

Your brain constantly interprets what's happening around you. Sometimes those interpretations are accurate. Sometimes they're distorted by stress, fear, or past experiences.

Cognitive distortions are habitual patterns of thinking that tend to exaggerate danger, uncertainty, or negativity. Common examples include:

  • Assuming the worst-case scenario (catastrophizing)

  • Jumping to conclusions

  • Thinking in all-or-nothing terms

  • Treating feelings as facts

  • Trying to read other people's minds

Simply learning to pause and ask yourself, "Is this thought true, or is this a stress response?" can help reduce unnecessary nervous system activation.

I often tell my patients that once they recognize a thought as a cognitive distortion, they don't need to argue with it, reassure themselves, or prove it wrong. They simply stop engaging with it and return their attention to the present moment and their life.

2. Name and validate your emotions

Research shows that naming emotions can reduce their intensity and help create more emotional regulation.

Many people know they're stressed but struggle to identify what's underneath that stress. Using a feelings wheel can help you recognize emotions like disappointment, grief, loneliness, shame, frustration, or sadness.

The goal isn't to get rid of emotions, fix them, judge them, or shame yourself for having them. It's to acknowledge them and allow them. I always say: feelings are meant to be felt.

Try not to get caught in the trap of intellectualizing emotions, analyzing and explaining your feelings instead of actually experiencing them. Instead of immediately trying to figure out why you feel a certain way, try asking:

  • What am I feeling?

  • Where do I feel it in my body?

Then simply describe the sensation and sit with it for a moment.

3. Try somatic tracking

Somatic tracking is the practice of noticing physical sensations with curiosity rather than fear. When we become afraid of, frustrated by, or avoidant of symptoms, emotions, or physical sensations, the nervous system often becomes even more activated.

Instead of: "Something is wrong with me. I need this anxiety to go away now."

Try: "I'm noticing tightness in my chest right now. It's wide, pressure-like, and moving around. My body is responding to stress, and I can observe it without immediately reacting. I can make space for this sensation without needing to fix it."

This helps teach the brain that bodily sensations are not always dangerous and removes some of the urgency to make them disappear. Over time, this expands your tolerance for discomfort.

4. Schedule true downtime (not scrolling, actual rest)

Many people spend their entire day moving from one task to the next without giving their nervous system a chance to recover. I always use the analogy of a snow globe: all day long we're shaking it with deadlines, notifications, responsibilities, noise, overstimulation, and overwhelm, and then we wonder why the snow never settles.

The nervous system needs moments throughout the day to set the snow globe down.

You can't force your nervous system to calm down. You can only create opportunities for it to do so. Setting the snow globe down might mean staring at a blank wall for a minute, slowing your pace, closing your eyes, taking a few deeper breaths, lying down, or simply doing less. I call this "recovery on the run."

Downtime isn't laziness. It's a biological need, and it builds resilience to future stress.

5. Reduce technology overload

Our brains weren't designed to process hundreds of notifications, emails, news headlines, text messages, and social media updates every day. Constant digital stimulation can keep the nervous system in a state of vigilance.

A few small changes that can make a surprisingly large difference:

  • Turn off non-essential notifications

  • Create phone-free periods during the day

  • Avoid social media first thing in the morning

  • Take short breaks from screens throughout the day

6. Give yourself more messages of safety than danger

The nervous system changes through repetition. If your brain has learned to expect danger, stress, and urgency, it needs repeated experiences that communicate the opposite.

Rather than waiting until you're overwhelmed, look for opportunities throughout the day to remind your brain that you're safe. Small moments that send safety signals include:

  • Taking a few slow breaths

  • Noticing the warmth of the sun on your face

  • Taking a walk

  • Slowing down while eating, driving, or working

  • Having a conversation with a friend

  • Pausing to recognize that, in this moment, you're okay

And if your nervous system is activated right now, that's okay too. You don't always have to fight it. These moments may seem small, but over time they help teach the brain that it doesn't need to remain on high alert.

The bottom line on nervous system regulation

Nervous system regulation isn't about avoiding stress or feeling relaxed all the time. It's about helping your brain and body become more flexible so they can respond to challenges and recover more effectively afterward.
